White, Pink, or Brown Noise: Which One Helps You Sleep?
Of the three colors, pink noise has the strongest sleep evidence and is the easiest to tolerate. White noise mainly masks environmental disruptions so you wake less. What the three colors actually are
The “color” of noise describes how energy is spread across frequencies. White noise carries equal energy at every frequency, so it sounds bright and hissy, like an untuned TV. Pink noise drops about 3 dB per octave as frequency rises, which makes it fuller and softer, closer to steady rain. Brown noise falls twice as fast (–6 dB per octave), so it is very deep, like a distant waterfall or jet cabin rumble.
The mechanism: masking, not sedation
None of these sounds pushes you into sleep. They work in three practical ways. First, auditory masking: a continuous sound floor stops sudden events, a door, a bark, a passing motorbike, from spiking above the background and jolting you awake. Second, conditioning: your brain learns “this sound means it is time to sleep.” Third, they crowd out the anxious internal chatter that often shows up the moment your head hits the pillow. This is why a quiet room already gives you most of the benefit; the sound only wins big when it is replacing bad noise.
What the studies did
The clearest data comes from a 2024 meta-analysis of 13 randomized studies (N=335). It found that white and pink noise produced a small but real performance benefit in people with ADHD (g ≈ 0.25), while people without ADHD actually did slightly worse with noise (g ≈ –0.21). That reversal matters: “noise helps you focus” is not universally true. For sleep specifically, pink noise has the highest share of positive results, and researchers are exploring whether it can gently sync with slow brain waves in deep sleep, though that effect needs specialized equipment and is not reproduced just by playing a video.
Brown noise is the interesting gap. Despite going viral, no controlled trial has isolated it, and the 2024 analysis found none that qualified. A separate 2024 Ghent study even challenged the “randomness matters” assumption behind these effects, since both pink noise and a plain 100 Hz tone improved performance. The honest position: no evidence is not the same as useless, science just has not caught up to the trend.
Practical setup
Match the color to your room. In a noisy apartment near traffic, white noise masks the widest range. For general sleep comfort, start with pink noise. If you love deep low tones, brown noise is pleasant, just know the evidence is thin. Keep the volume only loud enough to cover disruptions, not higher, because eight hours a night is a long exposure.
